Most meal prep advice fails for one reason: it assumes you will eat the same meal five days in a row. You will not. By Wednesday you will order something, and the containers will sit in the fridge until Sunday.
The system in this guide is built differently. You prep components, not complete meals, then assemble them differently each day. It takes about 90 minutes on Sunday and covers five days of lunches and dinners, all of them at 30g of protein or more.
Why Component Prep Beats Meal Prep
Consider what happens with traditional meal prep. You cook five identical chicken and rice containers. Day one, that is a satisfying meal. Day three, it is a punishment. Day four, you stop eating it.
Component prep means you cook:
One or two proteins (chicken thighs, ground turkey, or a plant option)
Two bases (rice or quinoa, plus roasted potatoes)
Three vegetables (roasted in bulk)
Two sauces (one creamy, one sharp)
From those components you can build a burrito bowl, a pasta-style dish, a salad, and a tray bake — all different meals, all from the same 90 minutes of work. This is how you actually eat what you prepped.
The 5-Day High-Protein Prep Plan
Every day below hits 30g+ at lunch and 30g+ at dinner. Protein totals are approximate, based on 150g of protein source per portion.

The Shopping List

For two people, five days of lunches and dinners:

1.2kg chicken thighs (bone-in is cheaper; boneless is faster)
800g ground turkey or lean beef

Optional: 1 block firm tofu or 400g tempeh

1kg rice or quinoa

Rough cost: this is the part most guides skip. Component prep runs about 15–25% cheaper than buying the same meals prepared, and roughly 40% cheaper than takeaway.
The 90-Minute Prep Order
The order matters more than the recipes. Do these in this sequence and everything finishes at roughly the same time.
Minutes 0–10 — Oven on, potatoes in
Preheat to 200°C / 400°F. Chop potatoes into wedges, oil, salt, into the oven. They take 45 minutes, so they start first.
Minutes 10–25 — Protein on the stove
Brown the ground turkey in one pan with garlic and passata. In a second pan, sear the chicken thighs skin-side down. Do not crowd the pan — cook in batches if needed.
Minutes 25–40 — Rice and pasta on
Rice cooker or pot for the rice. Pasta boiling. Both are passive; you are not watching them.
Minutes 40–55 — Vegetables in
Chicken comes out, rests. Broccoli and peppers onto a tray, into the oven with the potatoes for the last 15 minutes. Green beans blanch in the pasta water before you drain it.
Minutes 55–70 — Sauce and portioning
Whisk tahini with lemon and water until pourable. Divide everything into containers by component — protein in one set, base in another, vegetables in a third. Do not assemble yet. Components last longer and stay fresher separately.
Minutes 70–90 — Clean, label, done
Label containers with the day they were cooked. Store sauces in small jars. Wipe down.

Storage and Food Safety
The part that decides whether this system works or makes you ill.

The rice note matters. Cooked rice can harbour Bacillus cereus, which survives reheating. Cool rice within one hour of cooking, refrigerate immediately, and eat within three days. Reheat until steaming hot throughout. This is a real risk, not a theoretical one.
Freeze on Wednesday. If you are prepping five days, freeze Thursday and Friday portions on the day you cook them. Defrost in the fridge overnight. Food prepped on Sunday and eaten on Friday is at the edge of its safe window.
Three Ways to Assemble the Same Components
This is where component prep pays off.
Burrito bowl. Rice, chicken, peppers, slaw, tahini thinned with lime. Add Greek yogurt instead of sour cream for 8g extra protein.
Pasta-style. Pasta, turkey bolognese, spinach wilted in. Top with Greek yogurt and black pepper, which reads as creamy without the cream.
Warm salad. Roasted vegetables, chicken, a handful of spinach, tahini dressing, pumpkin seeds. This is the fastest option — three minutes from fridge to plate.
Same ingredients, three completely different meals. That is the point.
Plant-Based Version
Replace the animal protein with:
Tempeh (19g per 100g), cubed and roasted with soy sauce and garlic
Firm tofu (8g per 100g), pressed and baked until firm
Lentils (9g per 100g cooked), cooked in the bolognese in place of the turkey
Add an extra protein source at assembly — hemp seeds, nutritional yeast, or a scoop of pea protein in the sauce. Plant-based prep needs about 20% more volume for the same protein total.

How long does high-protein meal prep last in the fridge?
Four days for cooked meat and roasted vegetables, three days for rice and pasta. Prep on Sunday and eat through Thursday from the fridge; freeze Friday’s portions on the day you cook them and defrost overnight.
